The Detox (Days 1–7)

  • ✓ Expect urges every few hours — they pass in 10-15 minutes if you distract yourself
  • ✓ Do pushups or cold shower the second an urge hits
  • ✓ Remove all triggers: install blockers, move phone out of bedroom
  • ✓ Post on r/NoFap daily check-in thread
  • ✓ Sleep with your phone in another room
Phase 2

The Surge (Days 8–14)

Temporary spike in confidence and energy. Urges may still be strong. The "chaser effect" can hit hard.

  • ✓ High energy — channel it into exercise or a new hobby
  • ✓ Be wary of overconfidence: you are not cured
  • ✓ Start a simple workout routine (pushups, running, anything)
  • ✓ Avoid edging at all costs — it will lead to relapse
  • ✓ Write down why you started this journey and read it daily
Phase 3

The Flatline (Days 15–30)

Low libido, depression, no motivation. Your brain is recalibrating. Most people relapse here thinking it's not working. It IS working.

  • ✓ This is NORMAL and a sign of healing — do not quit now
  • ✓ You may feel zero sexual desire — that's the dopamine receptors resetting
  • ✓ Keep exercising even when you don't feel like it
  • ✓ Socialize — isolation worsens the flatline
  • ✓ Trust the process. Read success stories for motivation.
Phase 4

Stabilization (Days 31–60)

Energy returns, mind clears. Urges become less frequent and easier to manage. Real benefits start showing.

  • ✓ Urges are weaker but still present — stay vigilant
  • ✓ You'll notice better focus, deeper voice, more confidence
  • ✓ Pick up a serious hobby (learn instrument, language, coding)
  • ✓ Talk to real people more — rebuild social skills
  • ✓ Don't test yourself with triggering content — that's the addiction negotiating
Phase 5

The Reboot (Days 61–90)

Brain has largely rewired. You're now in control, not the addiction. Porn no longer has power over you.

  • ✓ Urges are rare and easy to dismiss
  • ✓ Real intimacy and connection feel more natural
  • ✓ Plan your life beyond NoFap — what will you do with this freedom?
  • ✓ Help others who are just starting — teaching reinforces your own recovery
  • ✓ By day 90, you have a reset baseline. Decide if you reintroduce masturbation (without porn) or continue.

Daily Rules (Every Day)

🌅 Morning

Wake up, stretch, and set your intention for the day. No phone in bed.

🚿 Cold Shower

Start your day with 2-3 minutes cold water. Kills morning urges instantly.

🏋️ Exercise

At least 20 minutes of physical activity. Non-negotiable.

📵 No Screens Before Bed

1 hour before sleep — no phone, no laptop. Read a book instead.

🚨 When An Urge Hits — Follow This

  1. Stop what you're doing and stand up
  2. Take 10 deep breaths
  3. Immediately do 20 pushups or take a cold shower
  4. Go outside or into a shared space
  5. Call/text your accountability partner
  6. Remind yourself: "I don't do that anymore. This will pass."

Remember: relapse is not failure if you learn from it and start again.

You are rewiring years of habit. Be patient with yourself.
